How to run long distances (3-9km)?

I know the basics of running long distances- practising everyday, doing stretches before running; not eating too much or drinking too much liquid before the race; moving around after the race, going at your own steady pace, and such. But I'm still after a bit more than that.( around 3-9km)

I was wondering if there was any other running tips any experienced runner could give? Such as, just how much water should you drink and how food should you consume before the race?
What's the best way to build up your strength? What methods can you use to distract yourself from the pain and fatigue? People try things such as running with a partner, or listening to an ipod etc.. What to do about uphill and downhill? What's the best pace one should maintain(should they stay the same the entire race,or go from fast to slow,slow to fast?) Do spikes help, or are regular sneakers just fine?
And, last but most important of all, what mental messages do you tell your body when it's begging you to quit? Like, simple things that can help you go a long way, stop you from giving up-- such as," There's only a bit more to go," or something like that?
